Banded Elbow Distraction
This mobilization uses a resistance band anchored to a squat rack to create a distraction force at the elbow joint, gapping it open and restoring full flexion and extension range. It improves press and front rack positions where elbow restrictions limit performance.
Setup
- Anchor a heavy resistance band at knee height on a squat rack. Loop the band around the elbow joint, just above or below the crease depending on whether you are targeting extension or flexion.
- Step away from the rack until there is strong tension creating a distraction (gapping) force at the elbow.
- For extension: Face away from the anchor, band around the elbow crease. Straighten the arm fully, working into end-range extension with gentle oscillations.
- For flexion: Face toward the anchor, band just above the elbow. Bend the arm fully, working into end-range flexion.
- Rotate the forearm (pronation and supination) at end range to explore different capsular angles.
Coaching Cues
What to feel:
- A distraction (opening) sensation at the elbow joint
- The band should pull the joint apart, not compress it
Common mistakes:
- Placing the band in the wrong position — it should wrap the joint, not slide up the arm
- Compensating by moving the shoulder instead of isolating the elbow
- Holding the breath — keep breathing throughout
Tip
After the banded distraction, immediately test your elbow range with a few press-ups or front rack holds to feel the difference. This helps reinforce the new range of motion under load.

Progressions
- Beginner: Light band, one direction (extension or flexion) only.
- Intermediate: Moderate band, both directions, with forearm rotation at end range.
- Advanced: Heavy band, combined with light pressing movements at end range to load the new ROM.
